Choosing your sources

To keep your energy stable, focus on quality complex carbohydrates. Foods like oats, brown rice, quinoa, sweet potatoes, and whole-wheat bread release energy steadily. They provide lasting power for long training sessions.

Simple carbohydrates play a different role. Bananas, white rice, sports drinks, and energy gels digest quickly. Eat these right before or during intense workouts when you need fast fuel without digestive distress.

Timing your intake

Eat a meal rich in carbohydrates two to three hours before a hard session. If you wake up and head straight out the door, grab a small and easily digestible snack like a banana or a slice of toast with honey. For workouts lasting longer than 60 minutes, consume 30 to 60 grams of carbohydrates per hour to maintain your intensity.

Daily hydration habits

Do not wait until you feel thirsty to drink. Thirst is an early indicator that dehydration has already begun. Sip water consistently throughout the day. Check the color of your urine as a simple personal guide. A pale yellow color usually indicates good hydration, while dark yellow suggests you need to drink more.

Electrolytes and race day strategy

When you sweat, you lose more than just water. You also lose essential electrolytes like sodium and potassium. For workouts lasting under an hour, plain water is usually enough. For longer sessions, especially in warm weather, use a sports drink containing electrolytes to prevent cramping and maintain fluid balance. Weigh yourself before and after long weekend training sessions to understand your specific sweat rate. Replace every lost pound with roughly 16 to 24 ounces of fluid.
